It targets one distressing thought at a time and tests it against evidence. This page gets you through your first one in a few minutes. It is not a substitute for therapy, and the last section below is not optional reading. ## What you need - A phone, or pen and paper - 5 minutes - One specific moment today when a thought made you feel bad That's the whole list. ## Your first entry (do this now) Pick one moment from today when you noticed a strong negative feeling. Answer these six prompts in order, out loud or written: - Situation. What was actually happening? One factual sentence, no interpretation. - Automatic thought. What exact thought ran through your head? How much do you believe it, 0 to 100? - Emotion. Name the feeling. Rate its intensity, 0 to 100. - Evidence for it. What facts actually support that thought? - Evidence against it. What facts don't fit? - Balanced thought. A more accurate statement that fits both columns. Re-rate your belief in the original thought and the emotion's intensity. Example (spoken): Situation: my manager asked me to redo the slide deck. Automatic thought: I'm bad at this job, I believe it about 80 percent. Emotion: ashamed, intensity 70. Evidence for: she's asked me to redo work twice this month. Evidence against: she also said the analysis was strong, and I've shipped four projects on time this quarter. Balanced thought: I made a formatting mistake on one deck, that's a specific fix, not a verdict on my whole job. Now I believe the original thought about 30 percent, and the shame is down to maybe 35. That drop between the first and second belief rating is the whole point of the exercise. ## Day 1 Do one entry, on one specific moment. Don't try to process everything from the day at once. One thought, one situation. ## Week 1 Do this when a thought is actually bothering you, not on a schedule. This tool targets moments of real distress, not routine chatter. If you're doing several a day, that's a sign to widen the lens: look for a pattern across situations rather than logging every passing thought. By the end of the week, look back at your evidence-against columns.
