You can start within two minutes. ## You need - A voice journal app, or a notes app - One life domain you care about right now: work, a relationship, health, whatever's on your mind - Two minutes That's it. No prompt book, no worksheet. ## Day 1: your first entry Pick one domain. Say or write three things: - The domain. "Work." - A direction, not a finish line. Finish this sentence: "I want to be someone who ___." Not "I want to get promoted" (that's a goal, it closes). Try "I want to be someone who does careful work and says so plainly when something's wrong" (that's a direction, it doesn't close). - One small action this week, in that direction. Not a big plan. One thing. "This week, I'll flag the timeline risk in tomorrow's standup instead of hoping it resolves itself." Tag it [values]. That's the whole first entry. ## Week 1: check the goal-versus-value test Every direction you write, run it through one test: does it close? - Closes = goal. "Finish the report." "Run 5k." "Get the promotion." Fine things to want, but not what this exercise is for. - Doesn't close = value. "Be someone who finishes what I start." "Be someone who moves my body regularly." "Be someone whose work I'd stand behind." These you can walk toward forever. If you write a goal by accident, don't scrap it, just ask what direction sits underneath it. "Run 5k" might sit under "be someone who follows through on commitments to my own body." Write the direction, not the finish line. Do one entry per domain per week. Two or three domains is plenty to start. More than that and you'll skip days. ## Bonus: defusion, for when a thought won't let go If a sticky, repetitive thought is bothering you, this is the second exercise, and it takes 30 seconds: - Notice the thought. Say it exactly as it occurs: "I'm going to mess up this presentation." - Say it again, with one frame added: "I am having the thought that I'm going to mess up this presentation." That's it. The frame doesn't argue with the thought or make it go away. It changes it from a fact you're stuck inside to a thought you're noticing, which is easier to set down. ## When you miss a week Skip it, pick back up next week. Values writing works because you keep returning to the same directions, not because you never miss an entry. A missed week is not a broken streak the way a daily habit treats a gap; it's just a week you didn't check in. ## What this can't replace Both exercises come from ACT, a full therapy model delivered by a clinician across sessions. A two-minute solo writing habit borrowed from two of its six processes is a small, honest piece of that, not a substitute for it.
